How to fix your bench press form

More lifters hurt their shoulders on the bench press than on any other lift, and it is rarely the weight that does it. It is the elbow angle, the bar touching too high on the chest, and a shoulder blade that slides forward on every rep.

Below are the seven bench press form mistakes that come up most often, with the mechanical reason behind each and the correction to make on your next working set.

Correct barbell bench press technique, step by step

  1. Set the shoulder blades

    Lie down, pull the shoulder blades back and down into the bench, and keep them there for the whole set. This is the platform you press from — if it moves, the shoulder takes the load.

  2. Build the arch and plant the feet

    Keep a natural arch in the lower back with the glutes in contact with the bench. Plant both feet flat, roughly under or slightly behind the knees, and push them into the floor.

  3. Grip and unrack

    Grip so that at the bottom your forearms are vertical. Squeeze the bar hard — grip tension recruits the triceps and upper back. Unrack by pulling the bar out, not by pressing it up.

  4. Lower to the lower chest

    Bring the bar down to the sternum or just below the nipple line, with the elbows at roughly 45 to 70 degrees from the torso. Control the descent; do not let the bar fall.

  5. Touch, do not bounce

    Make light contact with the chest and hold the tension. Bouncing the bar off the ribcage removes the hardest part of the rep and puts a compressive spike through the sternum.

  6. Press back and up

    Drive the bar slightly back toward the face as it rises so it finishes over the shoulder joint, not over the chest. Keep the shoulder blades pinned all the way to lockout.

The 7 most common bench press form mistakes

01Elbows flared to 90 degrees

What it looks like
Seen from above, the arms form a T with the torso at the bottom of the rep.
Why it happens
Copying a wide-grip powerlifting cue without the matching setup, or trying to shorten the range of motion.
The fix
Tuck the elbows to somewhere between 45 and 70 degrees from the torso. Cue "bend the bar" — trying to snap the bar in half rotates the shoulders externally and pulls the elbows in automatically.

02Losing the shoulder blades

What it looks like
The shoulders roll forward off the bench as you press, and the chest visibly flattens at lockout.
Why it happens
Chasing extra range at the top, or never setting the retraction in the first place.
The fix
Set the blades before you unrack and think of pressing yourself away from the bar rather than pressing the bar away. Stop the lockout when the elbows straighten, not when the shoulders round forward.

03Bouncing the bar off the chest

What it looks like
You hear the contact, and the bar changes direction faster than you moved it down.
Why it happens
Using elastic rebound to get past a sticking point you have not actually trained.
The fix
Add paused bench press with a one-second stop on the chest for a training block. If the paused weight is far below your touch-and-go weight, the bounce was doing the work.

04Bar touching too high

What it looks like
The bar lands on the upper chest or the clavicle line and the shoulders roll forward to meet it.
Why it happens
Pressing in a straight vertical line instead of a slight arc, often combined with flared elbows.
The fix
Aim the touch point at the lower sternum. The bar path should be a shallow J: down and slightly forward, then back and up over the shoulder.

05Uneven lockout

What it looks like
One side finishes first, and the bar tilts a few degrees at the top of every rep.
Why it happens
Asymmetric grip, a strength difference between sides, or an old shoulder issue changing the path on one arm.
The fix
Centre the bar with the knurling marks every set. Film from the foot of the bench to see the tilt clearly, and add dumbbell pressing so each side has to complete its own rep.

06No leg drive

What it looks like
The feet are passive, or up on the bench, and the hips lift as soon as the weight gets heavy.
Why it happens
Treating the bench as an upper-body-only lift, or feet placed too far forward to push against.
The fix
Push the feet into the floor and think of driving your body up the bench into your own shoulder blades. Keep the glutes on the bench — leg drive is horizontal force, not a hip thrust.

07Wrists bent back under the bar

What it looks like
The bar sits in the fingers with the wrist extended, and the forearm is no longer stacked under it.
Why it happens
Gripping too high in the palm, usually with a thumbless or loose grip.
The fix
Place the bar low in the palm, over the heel of the hand, and keep the wrist stacked in line with the forearm. Grip hard enough that the bar cannot roll back.

How to check your own form

  • Film from the side, level with the bench

    A side view at bench height is the only angle that shows the bar path and the touch point at the same time. A phone on the floor pointing up distorts both.

  • Add a top-down angle for elbow flare

    Elbow angle is genuinely hard to judge from the side. If flare is your suspected problem, film one set from above or from the head of the bench.

  • Watch the shoulder blades, not the bar

    On the replay, ignore the bar for one viewing and look only at whether the shoulders stay pinned to the bench through lockout.

  • Check the last rep of your heaviest set

    Elbow flare and blade collapse appear when the set gets hard. The first rep of a warm-up will tell you nothing.

Frequently asked questions

Where should the bar touch on the bench press?

On the lower sternum, roughly at or just below the nipple line for most builds. Touching higher forces the shoulders into more extension and is the single most common cause of bench press shoulder pain. The exact point depends on your arm length, so use the position where your forearms end up vertical at the bottom.

Why does my shoulder hurt when I bench press?

Most often a combination of elbows flared near 90 degrees, a bar touching too high, and shoulder blades that are not retracted. Fix all three together: tuck the elbows to 45 to 70 degrees, move the touch point down to the lower sternum, and set the blades back and down before you unrack. If pain persists at low loads, stop and get it assessed.

Should I arch my back on the bench press?

A natural arch, with the glutes staying in contact with the bench, is normal and protects the shoulder by putting the chest in a better pressing position. An extreme arch built only to shorten the range of motion is a powerlifting competition choice, not a hypertrophy one, and it demands a lot from your thoracic spine.

Is touch-and-go or paused bench better?

Both have a place. Touch-and-go allows more load and volume; paused bench removes the elastic rebound and exposes weakness at the chest. If your paused bench is far below your touch-and-go bench, the bounce is compensating for a real gap and a paused block will pay off.

Can I check my bench press form without a spotter or coach?

Yes. Film one working set from the side at bench height with your whole torso and the bar in frame. Bar path, touch point and lockout symmetry are all readable from that single angle.
