The pull-up is the lift people cheat without realising it. Range gets shorter, the hips start swinging, and the rep count stays the same while the training stimulus quietly disappears.

Hang and set the shoulders
Start from a full dead hang, then pull the shoulder blades down and back before the arms do anything. That first centimetre of scapular movement is what makes the rep a back exercise.
Set the grip
Hands slightly wider than shoulders, thumbs around the bar. Squeeze hard — grip tension travels up the chain and stabilises the shoulder.
Brace and hollow
Tighten the abs and squeeze the glutes so the body forms a rigid line, feet slightly in front. This removes the swing before it starts.
Pull elbows down to the ribs
Think of driving the elbows toward the back pockets rather than pulling the chin up. Keep the chest lifted toward the bar throughout.
Lower under control
Take two to three seconds to return to a full hang, keeping tension in the lats the whole way. The eccentric is where most of the growth lives.

01Partial range of motion
What it looks like
The rep starts with the elbows already bent and stops before the chin clears the bar.
Why it happens
Chasing a rep count, or a strength deficit at the bottom and the top that shorter reps hide.
The fix
Reset the standard: full extension at the bottom, chin over the bar at the top. Cut the reps by half if you have to and use bands or an assisted machine — five honest reps beat twelve partials.
02Kipping on a strict pull-up
What it looks like
The hips swing forward and the legs kick to generate momentum on every rep after the third.
Why it happens
Fatigue arriving before the target rep count, plus no active bracing at the start.
The fix
Squeeze the glutes and hold a slight hollow body position. If the swing still appears, the set is over — stop there and accumulate volume with more sets instead.
03Shrugging into the ears
What it looks like
The shoulders rise toward the ears at the bottom of every rep and the neck looks compressed.
Why it happens
Starting the pull with the arms instead of the shoulder blades, which leaves the traps to take over.
The fix
Add scapular pull-ups as a warm-up: hang, then pull the shoulders down without bending the elbows. Ten of those before your working sets teaches the sequence.
04Elbows flaring forward
What it looks like
The elbows travel out and in front of the body rather than down along the ribs.
Why it happens
A grip that is too wide, or leading with the biceps instead of the lats.
The fix
Narrow the grip to just outside shoulder width and cue the elbows down toward the hips. The forearms should stay roughly vertical through the pull.
05Craning the neck over the bar
What it looks like
The chin lifts and the head juts forward at the top while the chest stays low.
Why it happens
Measuring the rep by the chin instead of by the chest, on a rep you cannot actually finish.
The fix
Aim to bring the upper chest toward the bar and keep the neck neutral. If you cannot reach that height, the rep is not there yet — use assistance rather than the neck.
06Dropping out of the bottom
What it looks like
The descent is a free fall, and the shoulders take a visible jolt at the bottom of each rep.
Why it happens
Ignoring the eccentric to save energy for more reps.
The fix
Control the lowering over two to three seconds and keep the lats engaged at the bottom rather than hanging passively. This is also the fastest route to your first unassisted pull-up.
How to check your own form
Film from the side, whole body in frame
You need the hands and the feet in the same shot. A side view is the only angle that reveals both the true range of motion and the swing.
Check the bottom position, not just the top
Most people watch whether the chin cleared the bar. The more common cheat is at the bottom, where the arms never fully straighten.
Count the reps that look like rep one
Replay the set and count only the reps whose range matches the first. That number is your real working capacity.
Look at the shoulders in the first frame of each rep
If they rise toward the ears before the elbows bend, the lats are not initiating the pull.

Why do my shoulders hurt during pull-ups?
Most often a grip that is too wide combined with a pull initiated by the arms rather than the shoulder blades, which leaves the shoulder unstable at the bottom. Narrow the grip, add scapular pull-ups to your warm-up, and control the descent instead of dropping out of the bottom.
Are kipping pull-ups bad form?
Not inherently — kipping is a legitimate skill in CrossFit with its own technique and purpose. It becomes a form problem when it appears involuntarily in a set of strict pull-ups, because it means fatigue has arrived and you are no longer training what you intended.
